HYROX · THE TRAINING METHOD

Train for the demands. Measure the change.

Running, station quality, repeatable effort and recovery guide this programme. Here is what supports the approach and how to judge your own progress.

Specific to your race

The official format alternates eight 1 km runs with eight stations. Tailored covers SkiErg, sled push, sled pull, burpee broad jumps, row, farmer carry, sandbag lunges and wall balls. Division and category determine the race-load reference; your training starts with a load you can control.

Why running has a place every week

A 2025 simulated-race study of 11 recreational athletes found that running took more time than stations and that aerobic capacity and endurance-training volume were associated with faster finishes. It was a small observational study, not a trial of this programme. Brandt et al., 2025.

A 2026 study of 24 male Pro athletes found running speed declined across race segments. This supports practising controlled pacing and repeatability; those athletes’ speeds are not beginner targets. Gutiérrez-Hellín et al., 2026.

What your weeks do

  • Establish: easy running or run–walk, station technique and a repeatable starting record. Novices walk on adjacent running days.
  • Build: completed sessions and recovery can unlock small running increases and station distance/repetition targets inside your time limit. Keep effort controlled; build completed work before increasing load.
  • Practise pairs: earned progression unlocks shorter run–station pairs in race order. Experienced runners comfortable for 45+ minutes, with further earned progression and a session of at least 45 minutes, can practise up to 1 km in each six-minute running block at controlled effort. Reduced station volume keeps the whole session within its limit; this is partial preparation, not a full race simulation.
  • Support the stations: strength sessions use controlled squat, hinge, push and pull work. Earned progression adds quality sets of 6–10 repetitions, with recovery between sets and repetitions built before load.
  • Absorb: every fourth programme week reduces volume. Poor recovery, pain, high effort or a comparable performance decline can hold progression or reduce work. A final two-week taper removes new hard work.

Two short sessions are a starting foundation. They cannot establish readiness for the full event. Equipment alternatives build general capacity; arrange practice with the real stations before racing. Relay members should confirm their assigned stations with their team.

Meals that support the work

Your HYROX meals distribute protein through the day and place carbohydrate around training, with lower-fat rice cakes before running. Daily energy is a starting estimate that needs review against all your training, appetite and recovery. Meal nutrition is calculated from the listed gram weights, with daily targets shown separately. Weigh foods in the raw, dry, cooked or as-sold state specified in the meal. Brands and unlisted extras change actual intake.

Reference foods come from UK CoFID 2021, USDA FoodData Central and stated manufacturer labels. Unknown specialist products are flagged for a label check; no complete total is invented. Meal swaps and body-target changes recalculate the ingredients, shopping quantities and daily estimates.

The ISSN protein position supports approximately 1.4–2.0g/kg/day for most healthy exercising adults. Its nutrient-timing guidance supports practising roughly 30–60g carbohydrate per hour for demanding exercise lasting over 60–70 minutes. That is long-session guidance, not a requirement for every short practice. Protein position, 2017 · Nutrient timing, 2017.

Evidence of your improvement

Record a controlled 1 km or 5 km run and the stations you want to improve. Repeat a familiar benchmark after 2–4 weeks, when recovered, at a similar effort. Keep distance/reps, load, equipment, surface and fresh/after-running condition the same. Compare time alongside effort and movement quality; changing the setup makes a new baseline.

Tailored has not been validated in a controlled training trial. Published research informs the design; your saved comparable records show whether it is helping you. We do not promise a finishing time or a guaranteed improvement.
